Creatine supports repeated high-intensity efforts, which makes it particularly useful for strength training, sprint work and sessions with demanding sets close to failure.

You do not need a loading phase. Taking 20 g per day for several days can saturate stores faster, but it may cause stomach discomfort for some people and is not required. The simpler route is 3-5 g daily, including rest days, for at least several weeks.

A small increase in scale weight can occur because creatine increases water stored within muscle cells. This is not body-fat gain, and for many people it is part of the desired performance effect. Choose creatine monohydrate rather than paying extra for versions that promise more but do not reliably offer better results.

2. Protein powder: a convenient way to meet your target

Protein powder is food convenience, not a mandatory muscle-building ritual. A useful daily target for many people building strength is around 1.6-2.2 g of protein per kilogram of body weight, spread across meals. If you already reach that comfortably through eggs, dairy, fish, meat, pulses, tofu and other protein-rich foods, a shake is optional.

Use whey protein when you need an easy, high-quality option after training or between meals. A typical serving providing 20-30 g of protein is practical when work, commuting or appetite makes a full meal difficult. Plant protein can work well too, particularly when the product provides an adequate serving and you are consistent with total daily intake.

Post-workout protein is useful, but the so-called anabolic window is wider than many people think. If you ate a protein-rich meal a couple of hours before training, there is no need to rush. What matters most is meeting your daily target, day after day.

3. Caffeine: use it for the sessions that count

Caffeine can improve alertness, focus and perceived effort, helping you push harder when the session demands it. Start modestly with 1-3 mg per kilogram of body weight about 30-60 minutes before training. This might be a coffee, a caffeine-based pre-workout or another measured source.

More is not automatically better. Larger doses can cause jitters, anxiety, stomach upset, elevated heart rate and poor sleep. If you train in the evening, caffeine may cost more recovery than it delivers in performance. In that case, train without it, choose a stimulant-free pre-workout, or prioritise hydration and a carbohydrate-containing snack before the session.

Avoid stacking coffee, energy drinks and pre-workout without checking the total dose. Consistent sleep is a far more powerful strength tool than another late stimulant hit.

4. Carbohydrate and electrolytes: situational support, not hype

For a standard 45-75 minute gym session, water and normal meals are often enough. But carbohydrate powder, sports drinks or electrolytes can be useful when you train for longer, complete high-volume sessions, sweat heavily, train twice in one day, or arrive at the gym after a long gap since your last meal.

A simple pre-training meal containing carbohydrate and protein often does the job better than a complicated intra-workout formula. Try oats with yoghurt, rice with lean protein, or fruit with a protein shake, depending on what you digest well. The goal is to arrive with energy, not with a stomach that feels too full to brace properly under a barbell.

A simple day in practice

If you train after work, have a protein-rich breakfast and lunch, then eat a carbohydrate-led snack with some protein 60-120 minutes before your session. Take caffeine only if it will not interfere with sleep. During training, drink water, adding electrolytes when heat, sweat loss or session duration makes them useful.

After training, have dinner with protein and carbohydrate. If dinner will be delayed, a protein shake is a smart bridge rather than an emergency. Take 3-5 g of creatine at any point in the day. This plan is deliberately uncomplicated because routines that fit real life are the routines that create results.

What not to make your priority

Branched-chain amino acids can be convenient for people who train fasted or struggle to eat enough protein, but they are usually unnecessary when total protein intake is already adequate. Similarly, testosterone boosters often make ambitious claims while offering less reliable value than a well-designed training block, enough calories and creatine.

Collagen can have a place in a broader joint-support routine, especially for active people concerned with tendons and connective tissue, but it is not a replacement for complete protein when muscle recovery is the goal. Multivitamins and vitamin D may be useful where diet, lifestyle or confirmed deficiency warrants them, yet they should not be marketed to yourself as direct strength boosters.

The trade-off is simple: every supplement should have a job. Spending less on overlapping formulas can leave more room for quality food, coaching, a gym membership or the recovery habits that genuinely move performance forward.

How to know whether the plan is working

Track more than the mirror. Record the load, repetitions and sets on your key movements. Note body weight trends, sleep quality, digestion, energy and how well you recover between sessions. Give creatine and a consistent nutrition approach at least four to eight weeks before judging their contribution.

If your strength stalls, check the basics before adding another product. Are you training hard enough to create adaptation, but not so hard that you cannot recover? Are you eating enough? Is your protein target realistic? Has caffeine begun to affect sleep? These questions usually produce more useful answers than chasing a new formula.

If you are pregnant, breastfeeding, have kidney disease, take medication or manage a health condition, speak with a qualified healthcare professional before starting supplements. Choose products with clear labels, sensible doses and quality you can trust.

Build your stack around the training you can repeat, the meals you enjoy eating and the recovery you are willing to protect. Strength responds brilliantly to that kind of consistency.
