Training quality is often decided before the first working set, interval or kilometre. If you arrive under-fuelled, dehydrated or relying on a random pre-workout snack, even a well-designed programme can feel harder than it should. This guide to sports nutrition gives you a practical way to fuel performance, support recovery and build habits that work beyond the gym.

Sports nutrition is not about eating perfectly or buying every supplement on the shelf. It is about matching your food, fluids and targeted support to your goal, your training load and your real routine. The strongest plan is usually the one you can repeat on busy weekdays, travel days and lower-motivation weeks.

Guide to sports nutrition: start with your goal

Your nutritional priorities change according to what you are trying to improve. Someone training for a half marathon needs a different approach from someone focused on building muscle, while a person returning to exercise may benefit most from consistency, adequate protein and better daily energy.

For muscle gain and body recomposition, total protein intake, sufficient energy and progressive strength training matter most. For endurance, carbohydrate availability and hydration become more prominent. For fat loss, a manageable calorie deficit should preserve training performance and lean mass rather than turn every session into a struggle.

Write down your main objective in one sentence. For example: “I want to get stronger while maintaining stable energy,” or “I want to improve my cycling endurance without digestive issues.” That statement makes food and supplement decisions far clearer.

Build your base before adding supplements

Supplements can be highly useful, but they work best when your daily nutrition is already covering the essentials. Think of them as practical tools, not replacements for balanced meals.

Prioritise protein across the day

Protein supports muscle repair, maintenance and growth. Rather than concentrating it all in one evening meal, spread quality sources through the day. Eggs, Greek yoghurt, fish, lean meat, tofu, tempeh, beans and protein shakes can all play a role.

A useful starting range for active adults is around 1.4 to 2.0 grams of protein per kilogram of body weight per day. Those in a calorie deficit, people training hard for strength, and older adults trying to preserve muscle may sit towards the higher end. Your appetite, dietary preferences and total training volume all matter, so treat this as a starting point rather than a rigid rule.

A protein powder is valuable when convenience is the problem. It can turn breakfast, a post-training window or an afternoon snack into a more complete meal without complicated preparation. It does not need to be taken immediately after exercise, but having a protein-rich meal or shake within a few hours of training is a sensible habit.

Use carbohydrates with purpose

Carbohydrates are the body’s most efficient fuel for demanding strength work, intervals, team sports and endurance sessions. Cutting them too aggressively can leave you flat in training, reduce session quality and make recovery feel slower.

Choose your carbohydrate intake according to demand. On rest days or light activity days, vegetables, fruit, pulses, oats and wholegrains can comfortably form the base. Before hard or long training, easily digested options such as bananas, toast, rice, cereal or a simple snack may be more practical.

You do not need a huge meal before every workout. If you train within an hour of waking, a banana, a small yoghurt or a carbohydrate drink may be enough. If you train later, aim for a balanced meal two to three hours beforehand, then use a lighter snack if needed.

Do not neglect fats, fruit and vegetables

Dietary fats support general health, hormones and the absorption of fat-soluble vitamins. Include regular portions of olive oil, avocado, nuts, seeds and oily fish, while adjusting portions to your overall calorie needs.

Fruit and vegetables bring fibre, vitamins, minerals and plant compounds that support health as well as performance. They are not a flashy part of sports nutrition, but they make your diet more resilient. A programme built only around shakes, chicken and rice is rarely satisfying or sustainable.

Fuel before, during and after training

Timing does not override total daily intake, but it can noticeably improve how you feel in training. The longer and more intense the session, the more useful a deliberate fuelling strategy becomes.

Before training

A pre-training meal should give you energy without causing discomfort. Pair carbohydrates with some protein, keep fat and fibre moderate when you are close to exercise, and give yourself enough time to digest. Porridge with yoghurt and fruit, rice with eggs, or toast with a protein shake can all work depending on the clock.

Caffeine can improve alertness and perceived effort for many people. However, more is not always better. If pre-workout products leave you shaky, anxious or unable to sleep, reduce the dose, take them earlier or choose a stimulant-free formula. Training energy that disrupts recovery is a poor trade-off.

During training

For a standard gym session lasting around an hour, water is usually sufficient. During longer endurance sessions, intense team sport, hot-weather training or two-a-day sessions, fluid, electrolytes and carbohydrates can help maintain output.

Sweat rates vary widely. A person exercising in a warm gym may need more sodium and fluids than someone doing the same workout in cool conditions. Use thirst, urine colour outside of training, body-weight changes after long sessions and performance trends to refine your approach. Avoid drinking excessive volumes of plain water simply because a bottle is nearby.

After training

Recovery starts with replacing what the session demanded. Include protein to support muscle repair, carbohydrates when you have trained hard or need to perform again soon, and fluids to restore hydration.

If you have several hours before your next session, a normal balanced meal is often enough. If you need quick recovery because of a busy schedule or another workout, a protein shake with fruit, oats or a carbohydrate-based snack is a simple solution. Consistency over the whole day matters more than chasing a narrow post-workout window.

Choose supplements for a clear reason

The most effective supplement routine is usually a short one. Start with products that have a clear purpose, reasonable evidence and a place in your routine.

Creatine monohydrate is one of the best-supported options for strength, power and lean-mass goals. A daily dose of 3 to 5 grams is sufficient for most people. Some users gain a little water weight inside the muscle, which is normal and not the same as fat gain.

Protein powder can help you meet daily protein targets, particularly when work, commuting or appetite makes whole-food meals difficult. Choose whey, plant protein or another format based on tolerance, dietary preference and taste you will genuinely use.

Electrolytes are most useful when sweat losses are high, sessions are long or conditions are hot. They are not essential for every casual workout. Similarly, BCAAs may be less necessary if you already consume enough high-quality protein, but some people still value them as a convenient flavoured drink around training.

Vitamin D, omega-3s, magnesium, collagen and joint-support products can fit a wider wellbeing plan, but the right choice depends on diet, lifestyle and individual need. If you have a diagnosed condition, take medication, are pregnant or have a history of kidney issues, speak with a qualified healthcare professional before beginning a new supplement routine.

The biggest nutrition mistakes are often boring, not dramatic: skipping breakfast before a tough morning session, eating too little protein, treating every day like a fat-loss day, or consuming stimulants late in the afternoon. Another common issue is changing everything at once. When you add five supplements, remove carbohydrates and double your training volume, it becomes impossible to know what is helping.

Instead, make one useful change for two weeks. You might add 25 grams of protein to breakfast, take creatine daily, bring a proper snack for after work training, or drink more consistently during the day. Track your energy, recovery, sleep, digestion and performance, not just your body weight.

Let your plan evolve with your training

Your nutrition should move with your season. A demanding block of training may require more carbohydrates, fluids and recovery support. A lighter phase may make appetite management and micronutrient-rich meals more relevant. There is no prize for following the same plan all year when your workload has changed.

Build a routine that leaves room for meals you enjoy, social occasions and rest. Smart sports nutrition should make you feel more capable in training and more balanced outside it. Start with the next meal, the next bottle of water and the next session, then repeat what works.
